Hyrox Foundations
6-Week Hyrox Foundation Program (Onboarding Phase)
This 6-week introductory program is designed to build a strong foundation in HYROX-specific training before progressing into the more advanced FTR Hyrox performance programs. It focuses on developing proper exercise technique across all race stations, building aerobic and muscular work capacity, establishing consistent progressive overload, and preparing your body and mind for the unique demands of HYROX racing.
The program blends running-specific conditioning with technique-focused work on the eight official HYROX stations: SkiErg, Sled Push, Sled Pull, Burpee Broad Jumps, Rowing, Farmers Carry, Sandbag Lunges, and Wall Balls. This balanced approach develops the hybrid engine required for 8 × 1km runs under fatigue while mastering the functional movements that define the race.
Program Highlights:
- Training Frequency: 4–5 days per week (with built-in flexibility for recovery)
- Focus: Build a solid HYROX base with emphasis on technique, work capacity, running economy under fatigue, and progressive overload
- Duration: 8 weeks (Onboarding / Foundation Phase)
- Level: Beginner to early Intermediate
- Session Length: 60–75 minutes
- Primary Training Style: Mix of steady-state running, race-specific intervals, and station technique + strength work
Who This Program Is For:
- Athletes who are new to HYROX or returning after a break
- Anyone preparing to enter the full FTR Hyrox performance programs
- Those wanting to improve movement quality on all eight stations and build race-specific endurance
- Fitness enthusiasts who want to develop the hybrid strength and conditioning needed for successful HYROX racing
If you stay consistent with training, maintain good nutrition (ideally supporting your training demands with adequate carbohydrates and protein), prioritize sleep, and focus on recovery, you should notice significant improvements in running endurance, station efficiency, movement confidence, and overall work capacity by the end of these 8 weeks.
This onboarding phase ensures you enter the next FTR Hyrox program with a solid foundation, better technique, reduced injury risk, and the ability to handle more advanced race-specific programming effectively.
